Three components, one system — strength at the centre, running for fitness, conditioning as the cherry on top. Sessions 45–60 minutes. No bro-splits.
How it works — three components
01
Strength
Two to three full-body sessions a week. Compound lifts at the centre, functional supersets, high-rep finishers. Frequency over splits — never bro-split.
02
Running
One easy run (Z2, time on feet) and one quality run (intervals or tempo). Builds aerobic engine without killing your gains.
03
Conditioning
The cherry on top. Short AMRAPs, sled, erg work — built into the end of strength sessions. Builds capacity. Not a separate session unless you have time.

Running paces — what to actually run
Every run in your programme has a target pace. Drop in a recent race time (or a goal time) and we'll work out the paces for every effort — easy, tempo, intervals, the lot.

Section 02
Nutrition
Anchor two meals. Keep one flexible. Stop tracking everything. A nutrition system built for adult men who eat with their families and live in the real world.
The Hybrid Nutrition System
Anchor two meals. Keep one flexible.
Our Flexible Fuel framework — built so Friday no longer cancels Monday. The two extremes both fail busy men: open-ended tracking pulls focus all day, strict meal plans break the moment real life turns up. Anchor your first two meals with high-protein defaults you barely have to think about. Keep your evening meal flexible enough to fit the family, the takeaway, the social plan. Clarity without obsession. A framework that bends without breaking.
Meal 1 — Anchor
High-protein breakfast
One default you rotate small variations on. Aim for 35–45g protein. Fast, cheap, repeatable.
Protein oats with fruit + nut butter
3-egg omelette + bagel or toast
Greek yoghurt + granola + berries + whey
Chicken sausage + eggs + seeded toast
Meal 2 — Anchor
High-protein lunch
Prep ahead or pick a default if you eat out. Aim for 40–50g protein with a carb source you train on.
Chicken, rice, peppers, sauce
Tuna or salmon pasta with veg
Steak strips + potatoes + salad
Subway: 6-inch chicken + salad + extras
Meal 3 — Flex
Eat with the family
No separate meal-prep. Eat what's on the table — control the protein portion, dial back oils and starches if needed, enjoy the rest.
1cal spray instead of butter or oil
Bigger protein portion than the kids' plate
Half the rice / pasta if you're cutting
Say yes to the social — bank meal 1 + 2 leaner

Section 03
The whole system
Everything in one place — and a week-1 game plan so you don't have to think about it. Read this, do the boxes, repeat for four weeks.
The system in one glance
Training
3 components
2–3 full-body strength · 1 easy run · 1 quality run · short conditioning finishers. 45–60 min sessions, 3–5 hours total a week.
Nutrition
3 meals
Anchor breakfast (35–45g protein) · anchor lunch (40–50g protein) · flex dinner with the family. No tracking unless you want to dial it in.
Mindset
Identity over motivation
You're not "trying to get fit" — you're a hybrid athlete who runs and lifts. The system runs on structure, not willpower. Quiet failure becomes structurally difficult.
Your week-1 game plan
1
Pick your split today
Open the Training page and pick 3, 4, 5 or 6 sessions. Be honest about the time you actually have, not the time you wish you had.
2
Run the calculator
Enter your stats and goal on the Nutrition page. Note your protein, carb and fat targets. Don't track every gram — just hit protein.
3
Pick your two anchor meals
Choose one default breakfast and one default lunch from the examples on the Nutrition page. Buy the ingredients today.
4
Hit Week 1 — Build
Train every prescribed session at the prescribed RPE. Don't chase PBs. Don't skip the easy run for a hard one. Build the floor.
5
Sunday: 5-minute review
What did you hit? What did you miss? Adjust your meal anchors for next week. Confirm you can add a set in Week 2.
These men didn't need a diet. They needed someone to help them become a different person — and a system that made it structurally impossible to quietly quit.
